Plyometrics is the best known of the jumping development exercise programs. Plyometrics training emphasizes speed and explosive movement, and a plyometrics program will typically consist of a series of bounding, hopping, and jumping drills. The object of a plyometrics program is to perform the exercises at maximum intensity. For this reason, plyometrics training must be approached with caution, and the athlete must progress slowly from one level to the next to reduce the risk of injury. Proper rest intervals must also be incorporated in to plyometrics training, as the exercises are intended to place significant stress on the target muscle groups.
I gave myself ten weeks to dunk again. It wasn’t going to be easy: I figured I’d need to add five or six inches to my vertical in order to dunk a regulation basketball. I was in half-decent shape, and at six-foot-three, I had height on my side. But I had a few things other than age working against me—namely feet that had flattened over the years to canoe paddles, and an ankle injury I’d never properly rehabbed.

Exactly which muscles are most important for improving the vertical jump is still relatively unclear, and may differ between individuals. Clearly, the spinal erectors, hip extensors, quadriceps, and calf muscles are all involved in the jumping movement, and the hip extensors and quadriceps are likely the prime movers, but which of the hip extensors is the primary muscle is very unclear. Importantly, since force production is required right up until take-off, the lower body muscles must produce force from moderate through to short muscle lengths, which differs from the barbell back squat exercise.

When I was growing up, basketball was big in my neighborhood. Everyone wanted to be able to dunk on a regulation 10-foot high basket and, thus, everyone focused on improving their vertical jump. The progression usually went a little something like this: touch the rim, grab the rim, hang on the rim, dunk with a volleyball and, finally, dunk with a basketball!

Each time you land, spring immediately back up. Don’t hesitate. The single beat that typically happens after we hit the ground is a natural reflex, and we may not even realize we’re doing it. But that extra pause has to go if we’re looking for a way to jump higher. Check the mirror or watch videos of yourself as you hit the ground. Whichever equipment you use, the first thing you’ll need to do is measure your reach standing flat-footed on the floor with one arm fully extended straight overhead. (You can measure your reach up against a wall for the chalk option.) Then, when you mark the highest point you touched, you’ll subtract your reach from that number. For example, if your reach is 90 inches and you touched 115 inches up on the wall with your chalk, your vertical leap is 25 inches.
The loading phase of a vertical jump should look very similar to a Romanian dDeadlift—the only difference is the arm position. In this position, the weight is on the toes. The knees and ankles are slightly bent, the chest is leaned forward and the arms are extended just past the hips. In this position, the athlete can generate the most amount of vertical power.

Then you need to hold the chalk in your right hand, and then you need to jump from the same starting position (without a run-up). To do the jump, you’ll need to flex (bend) at the hip and knee joints and use your arms for momentum. At the top of the jump you’ll mark the wall (or chalk board) with the chalk. This is related to the high probability of success for a slam dunk versus other types of shots. My early efforts were clumsy. Jumping willy-nilly as high as I could, with no regard for technique, I occasionally felt my finger graze the underside of the rim. Most times I did not. What I did feel early on was a firm self-awareness­ that I was a two-foot jumper (like Spud Webb, Dominique Wilkins, Vince Carter and myriad NBA Slam Dunk champions with whom I have nothing else in common athletically) as opposed to a one-foot jumper (see: Julius Erving, Clyde Drexler, Michael Jordan). This meant that my best shot at dunking would be to elevate like an outside hitter in volleyball—that is, by stepping forward with one foot, quickly planting my trailing foot next to it and then propelling myself upward off both.

In the 2008 Sprite Rising Star's Slam Dunk Contest Dwight Howard performed the "Superman" dunk. He donned a Superman outfit as Orlando Magic guard Jameer Nelson tied a cape around his shoulders. Nelson alley-ooped the basketball as Howard jumped from within the key side of the free throw circle line, caught the ball, and threw it through the rim. This dunk is somewhat controversial, as his hand was not over as well as on a vertical plane to the rim. Some insist that it should in fact be considered a dunk because the ball was thrust downward into the basket, meeting the basic definition of the dunk.
Squats – start with the bar behind your neck, resting on your shoulders and make sure you’re standing with your feet shoulder width apart. From this position, slowly lower your body by bending at your knees. You’ll go all the way down until you’re in a deep squat and holding that position for two seconds. Then you can slowly rise back up to your starting position. Make sure you keep your back straight and you’re bending at your knees.
