Because jumping ability is a combination of leg strength and explosive power, jumping can be developed in the same fashion as any other muscular activity. The ultimate limit to how high any athlete can jump will be determined to a significant degree by the distribution of fast-twitch versus slow-twitch fibers present in the muscles of the legs. This distribution is a genetic determination. Fast-twitch fibers are those whose governing neurons, the component of the nervous system that receives the impulses generated by the brain to direct muscular movement, fires more rapidly, which in turn creates the more rapid muscle contractions required for speed. As a general proposition, an athlete with a greater distribution of fast-twitch fibers will be able jump higher than one with a preponderance of slow-twitch fibers.
When performing a vertical jump, the athlete exerts force at the low back, hip, knee, and ankle joints. The spine flexes as the athlete squats downwards, and then is extended by the spinal erectors over the course of the jump. The hip extensors (gluteus maximus, hamstrings, and adductor magnus) work to move the trunk and the thigh apart, which pushes the torso up and backwards. Meanwhile, the knee extensors (quadriceps) contract to extend the knee, and the calf muscles contract to move the shin backwards, towards the vertical.
Before takeoff, or at the onset of the jump, the ball is brought to the abdomen and then the windmill motion is started by moving the ball below the waist according to the length of the player's fully extended arm. Then following the rotation of the outstretch arm, the ball is moved in a circular motion, typically moving from the front towards the back, and then slammed through the rim (from the profile view of a player facing the basket, the windmill motion most generally appears clockwise). Although, due to momentum, many players are unable to palm the ball through the entire windmill motion, the dunk is often completed with one-hand as centripetal force allows the player to guide the ball with only their dunking hand. In some instances sticky resins or powders may be applied to the palm, these are thought to improve grip and prevent loss of possession.[11] Amongst players, subtle variations in the direction of the windmill depend on bodily orientation at takeoff and also jumping style (one-foot or two-feet) in relation to dominant hand.
Exactly which muscles are most important for improving the vertical jump is still relatively unclear, and may differ between individuals. Clearly, the spinal erectors, hip extensors, quadriceps, and calf muscles are all involved in the jumping movement, and the hip extensors and quadriceps are likely the prime movers, but which of the hip extensors is the primary muscle is very unclear. Importantly, since force production is required right up until take-off, the lower body muscles must produce force from moderate through to short muscle lengths, which differs from the barbell back squat exercise.
The defining characteristic of the depth jump is that the jump is preceded with the strong eccentric (negative) muscle action caused by dropping down from a raised surface, as opposed to a standard box jump where you start on the floor. This makes the depth jump a true plyometric movement, where the muscles are stretched suddenly (by the impact of the landing), producing a powerful shortening of the muscle fibers.

Single leg jumping with it's high impact forces and dependence on the elasticity of muscles and tendons works best for young athletes. With increasing age, the tendons and muscles lose their elasticity and springiness and the risk of injury gets higher and higher. That's why a lot of basketball players start to rely more and more on their two-foot jump as they get older. And the winner of the Olympic high jumping contest are almost always below 30.
To begin, go up without a ball first. This will give you a great idea of where you’re at and just how close you are to being able to dunk. For beginners, you should focus on dunking with one hand. Your other hand should stay by your side to balance your body while you’re in the air. The two-handed dunk is awesome, but is surprisingly more of an advance dunk and should be an approach you build up to as you work on your dunking.
Dunk types reflect the various motions performed on the way to the basket. They start with the basic one- or two-hand forward-facing dunk and go on through various levels of athleticism and intricacy. My early efforts were clumsy. Jumping willy-nilly as high as I could, with no regard for technique, I occasionally felt my finger graze the underside of the rim. Most times I did not. I gave myself six months to dunk because that was the low end of the “six to eight months” prescribed on the website of Brandon Todd, a 5'5" former D-III star who set the same goal for himself in 2005, and then, at age 22, accomplished it. Dunking (or attempting to dunk) is a high-impact, highly intense activity that deserves a sufficient warm-up prior to a throw-down session. Just as you would for a lifting workout, start your warmup with a few minutes of low-intensity cardio, then progress to more dynamic movements—dynamic stretching/mobility drills as well as jumping. The dose was determined according to the patient's body weight. Doses of dopamine could be increased or decreased by 2 μg per kilogram per minute and doses of norepinephrine by 0.02 μg per kilogram per minute (or more in emergency cases) (see Figure 1 and Figure 2 in the Supplementary Appendix, available with the full text of this article at NEJM.org). An example of the dose-escalation table is provided in Table 1 in the Supplementary Appendix. The target blood pressure was determined by the doctor in charge for each individual patient. For smaller guys much of the problem, and one I struggled with, is managing the ball. Like most guys my size I can palm a basketball if a grab it carefully, but realistically it isn’t going to happen without a little concentrated effort. Some of those big guys can make a basketball look like a volleyball, and they have no trouble getting hold of it and shoving it over the rim.

When I was growing up, basketball was big in my neighborhood. Everyone wanted to be able to dunk on a regulation 10-foot high basket and, thus, everyone focused on improving their vertical jump. The progression usually went a little something like this: touch the rim, grab the rim, hang on the rim, dunk with a volleyball and, finally, dunk with a basketball!


The vertical jump involves coordinated spine, hip, knee, and ankle extension to produce force in a vertical direction very quickly, while the muscles are shortening through to a very short muscle length. Since the time available for producing force is long compared to other athletic movements, this reduces the importance of rate of force development. Yet, the force-velocity relationship is the primary determinant of the amount of force that can be exerted at a given movement speed. Therefore, maximum force, velocity, and the force-velocity gradient all affect vertical jump height.
I found out that if you practice penultimate two-step jumping practice dunking or just jumping, it gives a MUCH better workout than any one step jumping practice. I was also able to increase my one foot jump vertical by this. I think 2-step dunking is much more powerful and waaaaaay cooler. It is also much safer because you are in more control of your body. Right now I'm 6'1" and can 2-step tomahawk and basically everything off one foot
I followed the Jump Attack program to the letter, and my training in December, January and February looked and felt nothing like what had preceded it. I spent a month doing those nonsensical lunge holds (and squat holds, push-up holds, chin-up holds). I trusted those holds, and the tendon-testing leg workouts that lasted 2 ½ hours and left me tasting my own broken down muscle in my mouth. I trusted all of it because I was living in that moment, as Carter put it, when the hammering of Carter’s “muscle memory” into my body finally would bear fruit and I’d pitch the ball downward into a 10-foot hoop like a cafeteria customer dunking a roll in coffee.

One morning a week later, the gym at the Y was empty. I picked up the same mini-ball and unsuccessfully tried to throw it down. I found the more relad I was, the higher I could jump. So I loosened my shoulders, took a depth breath, and approached the rim. I held the ball for a beat longer this time, and easily popped it over the rim. It felt incredible. I did it a few more times, each easier than the last, pulling down on the rim with unnecessary force for maximum satisfaction. But as exhilarating as it was to dunk again, I was only using a mini-ball—I hadn’t completely reached my goal.

“There aren’t many people in the world who can [dunk], that’s why it has this allure, I guess,” Carter told me last fall, during his first training camp with the Grizzlies. “As far as trying to do it, there are so many ways people can go about it. The approach you’re taking is the right approach. When I was younger, that’s how I started. Tennis ball, to the point that it became easy. Then a volleyball. Then a girls’ ball. Finally I took—it was like a dodgeball. I dunked that and said, ‘You know what, I’m gonna try it.’ Next thing you know. . . .” He shrugged and smiled, the gray whiskers on his jaw sinking into a dimple.

Each time you land, spring immediately back up. Don’t hesitate. The single beat that typically happens after we hit the ground is a natural reflex, and we may not even realize we’re doing it. Whichever equipment you use, the first thing you’ll need to do is measure your reach standing flat-footed on the floor with one arm fully extended straight overhead. (You can measure your reach up against a wall for the chalk option.) Then, when you mark the highest point you touched, you’ll subtract your reach from that number. For example, if your reach is 90 inches and you touched 115 inches up on the wall with your chalk, your vertical leap is 25 inches.
About 100 yards away from this 9' 10" breakaway rim (which came to sound, each time I grabbed and released it, like someone closing the metal baby gate at the top of our stairs) was a brown, oxidized, immobile 9' 1" version, a hand-ruining iron maiden where, in front of the occasional puzzled onlooker, I practiced (and practiced) the timing and the hand and wrist work required to dunk. I knew early on that my regulation dunk, if it ever came to pass, would have to come from a lob of some sort—a bounce to myself, either off the blacktop or underhanded off the backboard—after which I would hypothetically control the ball with one hand just long enough to flush it. Mastering the placement and the delicate timing of such lobs would prove to be a quixotic pursuit in and of itself. But it was necessary, not just because of my hand size (7 ¾ inches) but also because I needed to keep my arms free so I could swing them at takeoff, adding much-needed lift to my leap.
When an individual has a force-velocity gradient angled such that force is too high and velocity is too low, they benefit most from high-velocity strength training exercises with light loads. Conversely, when an individual has a force-velocity gradient angled such that force is too low and velocity is too high, they benefit most from low-velocity strength training exercises with heavy loads. Often, individuals with a long history of heavy strength training display profiles that are not ideal for vertical jumping, because their force is too high, and their velocity is too low, so they need to focus on high-velocity strength training.
