Muscular strength and explosiveness must be developed in conjunction with flexibility if the athlete is to maximize the jumping ability and reduce the risk of injury to structures such as the Achilles tendon and knee ligaments. Flexibility, when achieved through focused stretching programs, will serve to increase the range of motion in the joints essential to jumping: the ankles, knees, and hips. A common muscular deficiency that plagues athletes who require well-developed leaping ability is a lack of flexibility and resultant strength imbalance between the quadriceps (thigh) muscles and the hamstrings, the pair of muscles responsible for the flexion and the extension of the knee. Proper stretching will assist the athlete in the maintenance of an approximate 3:2 ratio in the relative strength of the quadriceps to the hamstring. When there is a significant deviation from that proportion, the knee and the muscles themselves are at greater risk of injury.

Exactly which muscles are most important for improving the vertical jump is still relatively unclear, and may differ between individuals. Clearly, the spinal erectors, hip extensors, quadriceps, and calf muscles are all involved in the jumping movement, and the hip extensors and quadriceps are likely the prime movers, but which of the hip extensors is the primary muscle is very unclear. Importantly, since force production is required right up until take-off, the lower body muscles must produce force from moderate through to short muscle lengths, which differs from the barbell back squat exercise.

During the takeoff an athlete generates forces that ultimately result in a vertical velocity high enough to leave the ground. We have shown before, that this vertical velocity reaches 0 at the peak of the jump, and it is easy to show that the velocity is exactly the same during landing as it was during takeoff (but directed in the opposite direction).

Scaling the back squat for beginner-level athletes generally entails sticking to lighter loads (even bodyweight only to start) while learning proper technique. Goblet squats with a kettlebell or dumbbell can be used to practice form, but keep in mind that goblets are an anterior (front-loaded) variation and won’t directly mimic the mechanics of the back squat.

We’ve demonstrated some vertical jump exercises on the blog in the past, but now let’s take a minute to talk about technique. Training your body to jump higher isn’t just a matter of reps and strength building. No matter how many box jumps you take on, your vertical distance isn’t likely to increase unless you’re building your jump reflex correctly.

I sent a video of my soccer ball dunk to Todd, the #fivefivedunker, who informed me that I was leading with the wrong leg. I’d been taking my last big step with my left foot, which, as a righty, was like swinging a bat cross-handed. A few days later I encountered a blogger and 43-year-old dunker named Andy Nicholson who showed me, among many other things, that I wasn’t the only one with blood on my hands. Unfortunately, I’m not the 6' 7" son of a Hall of Famer, so I had to resort to desperate devices—like Hennessy, an infamous and inexpensive cognac that, according to one of the two NBA players who recommended it to me, “will give you that Yah! That bounce. That little bit of meanness you need.” The little minibar-sized bottle that I downed 30 minutes into an intense session of dunk attempts on a sweltering day last summer, had no effect other than scorching my esophagus, giving me a headache and releasing from my pores an aura that, as my six-year-old put it that evening, “smells like medicine.”

Not so long ago, I played the worst basketball game of my life. I missed layups, turned over the ball, allowed my opponent free reign to the hoop. It was dark. As I slumped on the sidelines after the game, I realized how far I’d fallen from my prime a decade ago. Back then, I could dunk; now, at 33, I could barely curl my fingers over the rim. My game had regressed to hovering around the arc jacking threes. The last time I dunked a basketball, Michael Jordan was a Washington Wizard and people still listened to Coldplay.
When an individual has a force-velocity gradient angled such that force is too high and velocity is too low, they benefit most from high-velocity strength training exercises with light loads. Conversely, when an individual has a force-velocity gradient angled such that force is too low and velocity is too high, they benefit most from low-velocity strength training exercises with heavy loads. Often, individuals with a long history of heavy strength training display profiles that are not ideal for vertical jumping, because their force is too high, and their velocity is too low, so they need to focus on high-velocity strength training.

Among the hundreds of lessons I learned during my youngest child’s first year of life was this: If you earnestly pursue dunking after your athletic peak years of 18 to 30, give or take, it can be done. You can enjoy what it feels like to dunk. You can even feel it more purely than I did, maybe without needing a lob from a friend, and hopefully without all the hand damage. But you should expect a long, frustrating, demeaning war of attrition that pits mind, body, spirit against the most oppressive, unrelenting opponent of them all: gravity. The sun rises and sets, the tides creep in and out—even taxes and death seem negotiable nowadays—but gravity remains constant, forever pounding our shoulders, stooping us shorter as we grow gray, never letting up—no matter what NASA tweets.
Though improving jumping technique may add a couple inches to an athlete's vertical jump, good landing technique is even more crucial. The landing is when almost every jumping-related injury occurs, not the jump itself. For this reason, athletes should spend a significant amount of time learning to land in a balanced position that distributes the impact of the jump equally across all joints of the lower body. This position should look almost identical to the take-off position.
To build strength in the legs that will be compatible with the speed developed through successful plyometrics drills, squat and lunge exercises are important components. Squats are performed with free weights, where the athlete uses a weighted bar to carry out the exercise. The additional weight will be supported by the body through the abdominal, lumbar (low back), and gluteal muscles, in addition to the legs. This form of exercise permits the strengthening of the legs in conjunction with enhancing the core strength of the body, essential to the balance necessary to have the several muscle groups involved in leaping work in harmony.
