Muscular strength and explosiveness must be developed in conjunction with flexibility if the athlete is to maximize the jumping ability and reduce the risk of injury to structures such as the Achilles tendon and knee ligaments. Flexibility, when achieved through focused stretching programs, will serve to increase the range of motion in the joints essential to jumping: the ankles, knees, and hips. A common muscular deficiency that plagues athletes who require well-developed leaping ability is a lack of flexibility and resultant strength imbalance between the quadriceps (thigh) muscles and the hamstrings, the pair of muscles responsible for the flexion and the extension of the knee. Proper stretching will assist the athlete in the maintenance of an approximate 3:2 ratio in the relative strength of the quadriceps to the hamstring. When there is a significant deviation from that proportion, the knee and the muscles themselves are at greater risk of injury.

The loading phase of a vertical jump should look very similar to a Romanian dDeadlift—the only difference is the arm position. In this position, the weight is on the toes. The knees and ankles are slightly bent, the chest is leaned forward and the arms are extended just past the hips. In this position, the athlete can generate the most amount of vertical power.
A common, low-tech plyometrics method is performing box jumps, where the athlete jumps repeatedly from the floor to the top of the box and back again. By concentrating on the mechanics of the jump, directing propulsion from the balls of the feet and thrusting with an explosive extension of the legs, the ability of the athlete to land lightly and immediately return to the floor enhances motor control over the movement.

Because of the foam edges the fear of scraping your shins are gone so you can go harder but also because of the foam it is a little unstable when you jump to the 30" level. An alley-oop dunk, as it is colloquially known, is performed when a pass is caught in the air and then dunked. The application of an alley-oop to a slam dunk occurs in both games and contests. In games, when only fractions of a second remain on the game or shot clock, an alley-oop may be attempted on in-bound pass because neither clock resumes counting down until an in-bounds player touches the ball. For improving vertical jumping ability, the back squat and jump squat have been used for many years with great success. Depending on the exact force-velocity profile of the athlete, either back squats or jump squats should be effective for improving vertical jump height. Even so, exercises that shift the load towards the center of mass of the body, such as hex bar deadlifts and weighted vest jumps could be superior.
This isn’t just some light-duty assistance exercise. The rear-foot elevated split squat (aka, Bulgarian split squat) is a legitimate movement for increasing pure glute and quad strength, which will in turn enhance power and vertical jumping performance. Even if you’re a two-foot jumper, focusing on one leg at a time like you do here will ensure that your dominant side isn’t compensating for your weaker leg during the movement.

In fact, if you are a very short player and can barely reach the net when you jump you should probably put the dream of dunking the ball out of your mind. Better to spend time working on your layups and ball-handling skills. You can still lift weights and do all the other things to increase your vertical leap, and you can still be a very effective player.
A more accurate method would be to use a Jump Tester (like these here.) The problem with these, obviously, is that they are way too expensive. In fact, the only scenario in which I recommend using one of these is if you’re a coach, trainer, or athletic director who is purchasing it to test a large number of athletes over time and who needs as accurate of a number as possible for scouting purposes.
For smaller guys much of the problem, and one I struggled with, is managing the ball. Like most guys my size I can palm a basketball if a grab it carefully, but realistically it isn’t going to happen without a little concentrated effort. Some of those big guys can make a basketball look like a volleyball, and they have no trouble getting hold of it and shoving it over the rim.

Start on a lower hoop and practice on that, just to get the feel of dunking. Jump height is one thing, but you would be surprised at the number of people that find it hard just to slam the ball into the basket, even if they are high enough. Make sure the hoop is high enough for you to only touch the rim. Different jumping styles and distances from the basket can change your vertical drastically and could be the difference between a rim-block and a slam. Keep progressing and eventually you will see results. Good luck!

Bodyweight squats are a great way to practice your vertical jump because your squat stance mimics the lowest crouch position of your vertical jump. Incorporate these into your routine twice every week, increasing the number or sets and reps as you improve. After you become comfortable with regular squats, consider adding jump squats to your routine.

Improve your flexibility by stretching. Stretch your hamstrings and buttocks by laying on your back with one leg crossed over the other at the knee. Pull the lower leg toward you firmly and steadily. This should stretch the hamstring of the crossed leg. For another exercise, touch your toes while seated, standing, with your legs spread, and with your legs crossed.

Another aspect to look at for any potential dunkers is flexibility. I'm about 6'4 and 21. In high school, I, like many of you on here, worked on jumping and lifting to gain power. I had some decent strength, but the flexibility of a toothpick. Once I got out of high school and got more interested in fitness, I saw how much that affected me. If you can't touch your toes or only squat 8 inches down, this is a great place to start working on your flexibility.
Using only a lifting (concentric) phase for strength training exercises could also be more effective for improving vertical jump height than traditional, stretch-shortening cycle exercises under load, for two reasons. Firstly, using only a lifting phase involves faster rate of force development through higher rate coding, and this may increase high-velocity strength more over the long-term. Secondly, doing stretch-shortening cycle exercises under load *might* cause the tendons to increase stiffness to a greater extent. This would make the muscle lengthen more in the countermovement phase of a jump, and thereby reduce muscle force for a given countermovement depth.
Stand with your feet shoulder-width apart. Keeping your back straight, bend at your knees and hips as if you are attempting to sit in a chair until your thighs are parallel with the floor. Simultaneously extend your arms straight out in front of you. From this position jump up, straighten your legs and swing your arms back down to the side of your body. Repeat 25 jumping squats in a row for three sets with a 1-minute break between sets.
My quest to dunk started poorly. The main problem was that I could only do about half of the very long list of ercises the Jump Manual instructed at the crowded and inadequate YMCA near my place. The basketball court—the only space big enough to do some of the drills—was always occupied with classes. Perform the routine every second day to give your body a days rest in-between workouts. This means that on week one you’ll be training 4 times a week, week two you’ll be training 3 times per week, and on week three you’ll be training 4 times per week. That ends up being 11 workouts per phase for a total of 33 workouts in the program. Also, during this program you will be taking one week off between each phase to let your body completely recover. You need to give your muscles time to fully repair in order to grow stronger and more explosive.
