No, I think there’s a practical aspect to that. It’s hard to grip a basketball. I mean, that’s another physical challenge. I have pretty small hands, and one thing I had to train myself to do, which I couldn’t do at the start of this project, is palm a basketball. So that involved fingertip push-ups, to get the tips of your fingers much stronger. It involves, while hanging out and watching television, trying to palm a basketball for as long as you can. You want to get into a quick, full sprint, and you want to be able to grip the basketball as you go up to jam it. So doing those things can be a challenge. That’s partly what’s behind people doing the alley-oop-type things or throwing it up off the backboard. In some cases, they simply can’t grip the ball on the way to the hoop, so their solution is to throw it in the air, catch it, and try to bring it down.
I gave myself six months to dunk because that was the low end of the “six to eight months” prescribed on the website of Brandon Todd, a 5'5" former D-III star who set the same goal for himself in 2005, and then, at age 22, accomplished it. To begin, go up without a ball first. This will give you a great idea of where you’re at and just how close you are to being able to dunk. For beginners, you should focus on dunking with one hand. Your other hand should stay by your side to balance your body while you’re in the air. The two-handed dunk is awesome, but is surprisingly more of an advance dunk and should be an approach you build up to as you work on your dunking.

I followed the Jump Attack program to the letter, and my training in December, January and February looked and felt nothing like what had preceded it. I spent a month doing those nonsensical lunge holds (and squat holds, push-up holds, chin-up holds). I trusted those holds, and the tendon-testing leg workouts that lasted 2 ½ hours and left me tasting my own broken down muscle in my mouth. I trusted all of it because I was living in that moment, as Carter put it, when the hammering of Carter’s “muscle memory” into my body finally would bear fruit and I’d pitch the ball downward into a 10-foot hoop like a cafeteria customer dunking a roll in coffee.

The ultimate limit to how high any athlete can jump will be determined to a significant degree by the distribution of fast-twitch versus slow-twitch fibers present in the muscles of the legs. Fast-twitch fibers are those whose governing neurons, the component of the nervous system that receives the impulses generated by the brain to direct muscular movement, fires more rapidly, which in turn creates the more rapid muscle contractions required for speed. We’ve demonstrated some vertical jump exercises on the blog in the past, but now let’s take a minute to talk about technique. Training your body to jump higher isn’t just a matter of reps and strength building. No matter how many box jumps you take on, your vertical distance isn’t likely to increase unless you’re building your jump reflex correctly.
This isn’t just some light-duty assistance exercise. The rear-foot elevated split squat (aka, Bulgarian split squat) is a legitimate movement for increasing pure glute and quad strength, which will in turn enhance power and vertical jumping performance. Even if you’re a two-foot jumper, focusing on one leg at a time like you do here will ensure that your dominant side isn’t compensating for your weaker leg during the movement.

Scaling the back squat for beginner-level athletes generally entails sticking to lighter loads (even bodyweight only to start) while learning proper technique. Goblet squats with a kettlebell or dumbbell can be used to practice form, but keep in mind that goblets are an anterior (front-loaded) variation and won’t directly mimic the mechanics of the back squat.

As an athlete pushes off the ground, he or she must overcome his/her own body weight. The lighter the athlete, the less force is necessary to do this. Imagine trying to jump as high as you can and then immediately repeating this same test wearing a 20-pound vest. It's obvious that the second jump will be much smaller. Now, imagine how much higher you could jump if you were 20 pounds lighter.

Use a smaller ball. It's much easier, when you're first starting out, to try dunking with a smaller ball. You'll be able to palm it more easily and control your approach, making the maneuver more satisfying and your practice closer to the real thing. Continue dribbling and shooting exercises with the appropriate-sized ball so you're not getting too used to the "wrong" size, but keep a small ball around for your sick dunks.[1]


Toe Raises – stand with your feet shoulder width apart, typically on stairs or any sort of ground you can stand on that allows your heel to dip down. Then raise up on the tips of your toes. Continue this process until your complete your reps. Don’t rock up and down – or go to fast. For the exercise to work, you have to use correct form and go at a steady pace.

Start with a ping-pong ball, then a tennis ball, then a softball, then a volleyball, then a youth-sized basketball, and on up until you can dunk with a regulation size ball. If you can't palm the ball, then you will need to learn how to control the ball with two hands until the last minute extension for the dunk with one hand, or you will have to jump high enough to dunk two-handed.
A second, more efficient and correct method is to use an infrared laser placed at ground level. When an athlete jumps and breaks the plane of the laser with his/her hand, the height at which this occurs is measured. Devices based on United States Patent 5031903, "A vertical jump testing device comprising a plurality of vertically arranged measuring elements each pivotally mounted..." are also common. These devices are used at the highest levels of collegiate and professional performance testing. They are composed of several (roughly 70) 14-inch prongs placed 0.5 inches apart vertically. An athlete will then leap vertically (no running start or step) and make contact with the retractable prongs to mark their leaping ability. This device is used each year at the NFL scouting combine.
