Nothing generates more excitement in a basketball game than watching the creativity and athleticism of a player flying through the air and finishing with a slam dunk. It can single-handedly change the dynamic of the game and turn a regular player into a star. Although it helps to be tall or have a natural leaping ability, short people can develop the skills required to perform this amazing athletic feat with proper training and technique.
About 100 yards away from this 9' 10" breakaway rim (which came to sound, each time I grabbed and released it, like someone closing the metal baby gate at the top of our stairs) was a brown, oxidized, immobile 9' 1" version, a hand-ruining iron maiden where, in front of the occasional puzzled onlooker, I practiced (and practiced) the timing and the hand and wrist work required to dunk. I knew early on that my regulation dunk, if it ever came to pass, would have to come from a lob of some sort—a bounce to myself, either off the blacktop or underhanded off the backboard—after which I would hypothetically control the ball with one hand just long enough to flush it. My early efforts were clumsy. Jumping willy-nilly as high as I could, with no regard for technique, I occasionally felt my finger graze the underside of the rim. Most times I did not. What I did feel early on was a firm self-awareness­ that I was a two-foot jumper (like Spud Webb, Dominique Wilkins, Vince Carter and myriad NBA Slam Dunk champions with whom I have nothing else in common athletically) as opposed to a one-foot jumper (see: Julius Erving, Clyde Drexler, Michael Jordan). Depending on the exact force-velocity profile of the athlete, either back squats or jump squats should be effective for improving vertical jump height. Even so, exercises that shift the load towards the center of mass of the body, such as hex bar deadlifts and weighted vest jumps could be superior.
High pulls can also be done using a dumbbell or kettlebell,. When doing so, position the weight between your feet and pull with one arm at a time (switching arms halfway through the set). A trap bar (aka, hex bar) is also an option, particularly for individuals who have a hard time keeping the lower back flat; the trap bar allows the hands to be positioned behind the shins to help pull the shoulders back.

We’ve demonstrated some vertical jump exercises on the blog in the past, but now let’s take a minute to talk about technique. Training your body to jump higher isn’t just a matter of reps and strength building. No matter how many box jumps you take on, your vertical distance isn’t likely to increase unless you’re building your jump reflex correctly.

Janik was available by text whenever I needed him, like my very own dunk training app. The important thing, he said, was to work out hard and smart. When my knees or back were sore, he advised lowering the weight for a few sessions and eliminating depth jumps. "Listen to your body," he told me. And I did: I took a day off here or there if I needed it; I added more weight when I felt good. When, after five weeks, I started to worry that I wasn’t going to dunk again, he kept me motivated. Learn about plyometrics. Plyometrics are exercises that use the resistance of your own body to build strength and are essential for building the kind of strength necessary to build your jump. It takes time to train your body to jump higher, but working the right muscle groups can improve your explosiveness and height without maxing out regularly in the weight room.
How do you know these will work? A little over a year ago, I was a 6′7″ HS junior, and I could almost touch rim. I decided that I wanted to dunk as soon as possible. I worked by butt off, doing these numbers or more every day (well, almost). 3 to 4 months later, I threw down my first dunk on a regulation goal (10 feet). Fast forward to today, I am a 6′8″ HS senior, and can dunk regularly (am close to doing a two handed standing dunk).

Step 2. Nudge the bar out of the rack and step back, setting your feet at shoulder width, with your toes turned slightly outward. Without letting your feet actually move, try to screw both legs into the floor, as if you were standing on grass and wanted to twist it up—you’ll feel your glutes tighten and the arches in your feet rise. Take a deep breath into your belly and brace your core, pulling your ribs down so your torso forms a solid column.
Not so long ago, I played the worst basketball game of my life. I missed layups, turned over the ball, allowed my opponent free reign to the hoop. It was dark. As I slumped on the sidelines after the game, I realized how far I’d fallen from my prime a decade ago. Back then, I could dunk; now, at 33, I could barely curl my fingers over the rim. Whether the result of a 180° spin or body angle at takeoff, the double clutch is generally performed with the player's back toward the rim. While this orientation is rather conducive to the double clutch motion, Spud Webb was known to perform the dunk while facing the basket. Additionally, Kenny "Sky" Walker, Tracy McGrady—in the 1989 and 2000 NBA Contests, respectively—and others, have performed 360° variation of the double clutch (McGrady completed a lob self-pass before the dunk). Circa 2007, independent slam dunker T-Dub performed the double clutch with a 540° spin which he concluded by hanging on the rim.[9]
A study was carried out in 2015 to show the effectiveness of different shot types, including slam dunks. The study was carried out across five different levels of basketball (NBA, EuroBasket, the Slovenian 1st Division, and two minor leagues). I met Janik at Velocity Sports Performance in Manhattan, where he trains clients. Janik was so handsome and well built he looked like an X-Men character. We talked about my athletic background and what I needed to do in order to dunk in ten weeks. He assigned me a three-days-a-week program that would improve my explosiveness and overall leg strength and told me to check back in three weeks to adjust it. "If you follow the program and your intensity level is high," he said, "I guarantee you’ll dunk again."

Of course, these forces increase linearly with increasing body weight. Therefore Olympic high-jumpers are usually build more like marathon runners and less like football players. Every unnecessary pound adds to the forces during take-off, and at some point the muscles and tendons of the jumping leg are just not strong enough any more to support all the weight.
To perform two-foot dunks, jumpers bend their knees very deeply and spend a lot more time on the ground loading the jump. This increased time during takeoff is useful because it allows the athlete to transfer force into the ground thereby improving height. Using this approach makes it more difficult to transform speed into jump height making a fast approach far less useful than in one-foot jumping.

High-Reach Jumps – Are similar to tuck jumps, but instead of brining your knees to your chest, you just reach as high as you can. This is done best under a basketball ring or near a wall so that you can tell how much lower your reach becomes as you fatigue. Try to reach the same height through all repetitions. if you don’t have anything to measure against, that’s fine. Just jump as high as you can each repetition.
