“When most people first start trying to dunk, it’s usually off one leg,” says Jones. “You’re banking on your speed, so this means you want to have a running start to gain momentum. If you want to dunk off two, that requires more athletic ability, more coordination, and using the power dribble to gain momentum. If you have a nice set of calves and a big butt, this might be the way to go.”
A common, low-tech plyometrics method is performing box jumps, where the athlete jumps repeatedly from the floor to the top of the box and back again. By concentrating on the mechanics of the jump, directing propulsion from the balls of the feet and thrusting with an explosive extension of the legs, the ability of the athlete to land lightly and immediately return to the floor enhances motor control over the movement.
Like Todd and me, Nicholson was a two-foot jumper, and he echoed what Todd had told me was another flaw in my technique: “Your next-to-last step has to be a lot bigger. That big leap forward with your right foot—your penultimate step—that’s what allows you to explode off the ground.” To demonstrate, Nicholson sent me a video of Carter’s performance at the 2000 NBA Dunk Contest, which was a bit like showing a Monet to a finger painting kindergartner and saying, “No, like this.”

I continued to follow the program for the next few weeks, and I was dunking fairly regularly. Sets/Reps: For general strength and lower-body development, Benguche recommends 3–6 sets of 3–8 reps with moderate loading—70%–85% of your one-rep max (1RM). For developing more speed and power, he recommends lighter loads (55%–70% of 1RM) for 3–6 sets of 2–5 reps. Squats performed with light weights but done so explosively that your feet leave the floor when you come up are called jump squats (see “Progressions” below).
Some players thinking jumping off two feet to be more comfortable, but it’s different for every player. Take time while you’re practice your jump to find what’s the most comfortable for you. As you’re learning the right way to jump, comfort is crucial because you don’t want to hurt yourself making a move that feels awkward. You want to be comfortable taking off and landing - and that can be done a number of different ways.

An alley-oop dunk, as it is colloquially known, is performed when a pass is caught in the air and then dunked. The application of an alley-oop to a slam dunk occurs in both games and contests. For smaller guys much of the problem, and one I struggled with, is managing the ball. Like most guys my size I can palm a basketball if a grab it carefully, but realistically it isn’t going to happen without a little concentrated effort. Some of those big guys can make a basketball look like a volleyball, and they have no trouble getting hold of it and shoving it over the rim.

The baseline dunk is an approach-modifier of any dunk type in which the player approaches the basket along the court-boundary (baseline) which runs parallel with the backboard. In the game setting, the dunk often comes as the result of a pass, creating an assist opportunity for a teammate. In the contest, the baseline approach may be used as a means of convenience, facilitating a particular dunk type (e.g., passes bounced off the side of the backboard or its padding) or to increase the difficulty of a dunk type in hopes of meriting higher scores.

Plyometrics is the best known of the jumping development exercise programs. Plyometrics training emphasizes speed and explosive movement, and a plyometrics program will typically consist of a series of bounding, hopping, and jumping drills. The object of a plyometrics program is to perform the exercises at maximum intensity. For this reason, plyometrics training must be approached with caution, and the athlete must progress slowly from one level to the next to reduce the risk of injury. Proper rest intervals must also be incorporated in to plyometrics training, as the exercises are intended to place significant stress on the target muscle groups.
