When I was growing up, basketball was big in my neighborhood. Everyone wanted to be able to dunk on a regulation 10-foot high basket and, thus, everyone focused on improving their vertical jump. The progression usually went a little something like this: touch the rim, grab the rim, hang on the rim, dunk with a volleyball and, finally, dunk with a basketball!

About 100 yards away from this 9' 10" breakaway rim (which came to sound, each time I grabbed and released it, like someone closing the metal baby gate at the top of our stairs) was a brown, oxidized, immobile 9' 1" version, a hand-ruining iron maiden where, in front of the occasional puzzled onlooker, I practiced (and practiced) the timing and the hand and wrist work required to dunk. I knew early on that my regulation dunk, if it ever came to pass, would have to come from a lob of some sort—a bounce to myself, either off the blacktop or underhanded off the backboard—after which I would hypothetically control the ball with one hand just long enough to flush it. Mastering the placement and the delicate timing of such lobs would prove to be a quixotic pursuit in and of itself. But it was necessary, not just because of my hand size (7 ¾ inches) but also because I needed to keep my arms free so I could swing them at takeoff, adding much-needed lift to my leap.
When an individual has a force-velocity gradient angled such that force is too high and velocity is too low, they benefit most from high-velocity strength training exercises with light loads. Conversely, when an individual has a force-velocity gradient angled such that force is too low and velocity is too high, they benefit most from low-velocity strength training exercises with heavy loads. Often, individuals with a long history of heavy strength training display profiles that are not ideal for vertical jumping, because their force is too high, and their velocity is too low, so they need to focus on high-velocity strength training.
Since the magnitude of the effect derived from observational studies can be misleading, we opted for a sequential trial design with two-sided alternatives20; the trial design called for analyses to be performed after inclusion of the first 50 and 100 patients, and then after inclusion of each additional 100 patients, and allowed for the discontinuation of the trial according to the following predefined boundaries: superiority of norepinephrine over dopamine, superiority of dopamine over norepinephrine, or no difference between the two. In the past, it has been possible for players to dunk a basketball and pull the rim down so hard that the glass backboard shatters, either around the rim itself or, at times, shattering the entire backboard, or the entire goal standard fails. Reinforced backboards and breakaway rims have minimized this at the college and professional levels, but it still happens at lower levels.
I went through this progression, too. I went from touching the middle of the net at 12 years old, to dunking a basketball at 14 years old, to doing serious acrobatic 360-degree dunks at 17 years old. In college, my personal record for the vertical leap was 40 inches. At my peak, I was able to touch the top of the square on a regulation backboard, about 11.5 feet from the ground. Even now, in my thirties, I can dunk a basketball while standing underneath the basket—no run up required. I owe it all to the power of the vertical jump.
“There aren’t many people in the world who can [dunk], that’s why it has this allure, I guess,” Carter told me last fall, during his first training camp with the Grizzlies. “As far as trying to do it, there are so many ways people can go about it. This calculator tells you how much you need to jump to dunk a basketball. It will also give you an estimated force required to jump that high. The more you bent your knees the less force you'll need but you will need a lot of energy to take you from that position to the top. You can increase your vertical by training your legs to be able to deliver that much force.
Sets/Reps: For general strength and lower-body development, Benguche recommends 3–6 sets of 3–8 reps with moderate loading—70%–85% of your one-rep max (1RM). For developing more speed and power, he recommends lighter loads (55%–70% of 1RM) for 3–6 sets of 2–5 reps. Squats performed with light weights but done so explosively that your feet leave the floor when you come up are called jump squats (see “Progressions” below).
As an athlete pushes off the ground, he or she must overcome his/her own body weight. The lighter the athlete, the less force is necessary to do this. Imagine trying to jump as high as you can and then immediately repeating this same test wearing a 20-pound vest. It's obvious that the second jump will be much smaller. Now, imagine how much higher you could jump if you were 20 pounds lighter.

For one-footed jumpers, the ball is generally transferred to the non-dominant hand just before or upon take-off; for two-footers, this transfer is often delayed for milliseconds as both hands control the ball to prevent dropping it. Once airborne, the dunker generally transfers the ball from non-dominant to dominant hand beneath a raised leg. Finally, the ball is brought upwards by the dominant hand and slammed through the rim.


Some days I would be doing leg exercises — you want to give yourself a 48-hour break between heavy lifting involving any given part of your body, to give yourself time to recover. Some days, I’d go out to the track and do a track workout like sprints. I was avoiding doing long-distance running, because I didn’t want to develop slow-twitch muscles. I wanted to concentrate on fast-twitch muscles. And then for fun, on the weekends, I would play soccer or pickup basketball. I was becoming a better athlete because of this. Not only was I faster and stronger, but I was also more confident, in terms of just the run of play in any of these team sports, because I was more athletic than I had been.

This is a dunk where the player takes off from a distance which is significantly further away from the basket than is considered typical. The free-throw line is most commonly constituted as the take-off point, an effect likely attributed to the easily observable span between the line and the basket in the view of the TV audience. In order to achieve the hang-time and altitude necessary, players will generally leap from one-foot to maximize the momentum generated from the half-court running start often required to complete the dunk. A cornerstone of dunk contests, dunks from a distance are also performed in games, most often on the fast break.

Improve your flexibility by stretching. Stretch your hamstrings and buttocks by laying on your back with one leg crossed over the other at the knee. Pull the lower leg toward you firmly and steadily. This should stretch the hamstring of the crossed leg. For another exercise, touch your toes while seated, standing, with your legs spread, and with your legs crossed.
Often times, basketball players have used one-leg jumping their whole life. It's just a much more natural movement because it's used every single time someone goes for a layup. On the other hand, volleyball players are often used to two-foot jumping because it is the most common way to jump when trying to block or spike. So, if you have all the suppositions to be a great two-foot jumper, but you get barely of the ground this way, it's probably because of a lack of technique.
